Pomegranate seeds — technically called arils — are the edible, jewel-like kernels packed inside the fruit's thick rind. Each aril contains a small, crunchy seed surrounded by sweet-tart juice. While some people discard the inner seeds, the entire aril is typically eaten, and both the juice and the fibrous seed contribute to the nutritional profile. Here's what research and nutrition science generally show about what you're getting when you eat them.

Antioxidants neutralize unstable molecules called free radicals that can damage cells over time. Chronic oxidative stress is associated with a range of long-term health concerns, which is why antioxidant-rich diets are broadly studied in preventive nutrition.

That said, the antioxidant content in arils is notably lower than in concentrated pomegranate juice or standardized extracts, because much of the punicalagin concentration resides in the rind, peel, and white pith — not the juice sac alone. Eating whole arils delivers meaningful antioxidants, but the research showing the most dramatic effects often used juice or extracts at doses higher than typical food consumption.

What the Research Generally Shows

Cardiovascular Markers

Several clinical studies have examined pomegranate juice and its effect on blood pressure, LDL oxidation, and arterial stiffness. Results have been moderately promising — some trials found reductions in systolic blood pressure and improvements in oxidized LDL cholesterol. However, most studies are small in scale, relatively short in duration, and used juice rather than whole arils. The evidence is considered emerging rather than established at this stage.

Inflammation

The polyphenols in pomegranates — especially punicalagins — have demonstrated anti-inflammatory activity in laboratory and animal studies. Human clinical data is more limited. Some trials involving people with conditions like type 2 diabetes or metabolic syndrome showed reductions in certain inflammatory markers, but this research is still building, and results vary across studies.

Gut Health and Fiber

The crunchy seed inside each aril contributes insoluble fiber, which supports digestive regularity and feeds beneficial gut bacteria. Pomegranate polyphenols are also being studied for their effect on the gut microbiome — preliminary research suggests they may support the growth of certain beneficial bacterial strains, though this area is early-stage.

Blood Sugar Response

Despite their natural sugar content, pomegranate arils have a relatively moderate glycemic index compared to many other sweet fruits, partly due to their fiber content. Some small studies have looked at pomegranate consumption in people with type 2 diabetes, with mixed findings. How blood sugar responds to any food is highly individual.

Whole Seeds vs. Juice vs. Supplements

How pomegranate is consumed meaningfully shapes what you get nutritionally:

  • Whole arils provide fiber, vitamins, and antioxidants in a food matrix, which can affect how compounds are absorbed and metabolized
  • Pomegranate juice concentrates polyphenols but removes virtually all fiber and significantly increases sugar per serving
  • Supplements and extracts standardize specific compounds (often punicalagins or ellagic acid) but remove the broader nutritional context of the whole food

Bioavailability — how well the body absorbs and uses a nutrient — can differ across these forms. Interestingly, punicalagins are converted in the gut into compounds called urolithins, and the degree to which individuals produce urolithins varies significantly based on gut microbiome composition. This is one reason the same pomegranate intake can produce very different effects in different people.

Who the Variables Hit Hardest

A few populations where individual factors matter most:

  • People on blood-thinning medications (like warfarin): Vitamin K content in pomegranates is relevant to monitor, and pomegranate may also interact with certain drug-metabolizing enzymes in the liver
  • People managing blood sugar: Natural sugar content and glycemic response vary by individual metabolic status

What research shows about pomegranate arils at a population level doesn't predict how a specific person's body will respond — particularly when existing health conditions, medications, gut microbiome composition, and overall diet are in play. Those factors are where general nutrition findings and individual experience often diverge.
